Your First 5K: Why Strength Training Gets You There Faster Than Running Alone

Right, let's talk about the first 5km.

Most people getting into running for the first time make the same assumption: to get better at running, you just need to run more. It's an understandable assumption, but it's not quite right, and it's one of the reasons so many new runners stall out, get frustrated, or pick up an injury in their first few months.

Here's the bit that surprises people: some of the biggest improvements in early running performance don't come from running at all. They come from strength training. But before I get to that, it's worth understanding just how much is actually changing inside your body in these first few months — because it's genuinely more than most new runners realise.

What's actually happening inside your body when you start running

The headline adaptation is VO2max — the maximum rate at which your body can take in, transport and use oxygen. For a new runner, VO2max can improve by 15–20% or more within the first few months of consistent training, and that improvement comes from several distinct changes happening at once, not just “getting fitter” as a vague concept.

First, your heart adapts. Stroke volume — the amount of blood pumped per beat — increases, partly through a modest increase in the size of the left ventricle and partly through improved filling and contractility. That means more oxygen-carrying blood delivered per heartbeat, so your heart doesn't have to work as hard at a given pace.

Second, and this is the one most people have never heard of: your muscles grow more mitochondria. Mitochondria are the structures inside your cells that actually use oxygen to produce energy, and endurance training triggers a process called mitochondrial biogenesis, largely driven by a signalling protein called PGC-1α. A higher density of mitochondria within your muscle fibres means your muscles can produce energy aerobically more efficiently, delaying the point at which you have to rely on the less efficient, fatigue-inducing anaerobic system.

Third, your muscles grow more capillaries — the tiny blood vessels that deliver oxygen directly to muscle fibres. This process, called capillarisation, shortens the distance oxygen has to diffuse to reach the mitochondria that need it, and it happens alongside increases in oxidative enzyme activity (enzymes like citrate synthase, often used in research as a marker of aerobic training adaptation) inside the muscle fibres themselves.

None of this requires you to be talented. It's a remarkably reliable physiological response to consistent, appropriately-dosed training, which is exactly why a first-time 5km runner who sticks to a structured plan sees such fast early improvement — you're not just getting “used to” running, your cardiovascular system and your muscle cells are being genuinely rebuilt for the job.

Why running alone still isn't enough

So if all of that is happening automatically, why do so many new runners still get injured or plateau early? Because VO2max is only half the picture. The other half is running economy — how much oxygen you actually need to maintain a given pace. Two runners with an identical VO2max can have very different 5km times if one of them has better running economy, and running economy depends heavily on mechanics that VO2max improvements don't touch.

This is where the mechanical side comes in. When you run, every stride sends a force through your body of somewhere between two and three times your bodyweight. Your muscles, tendons and joints absorb that force and use it to spring you forward into the next stride — what's known as the stretch-shortening cycle. It's essentially free energy: a well-conditioned Achilles tendon and calf complex can return a huge amount of the energy you put into the ground, rather than you having to generate all of it through muscular effort (and therefore oxygen) alone.

The problem for a brand-new runner is that this mechanical system hasn't been trained yet, even while the aerobic system is adapting quickly. Your tendons, connective tissue and stabilising muscles (particularly around the hips and ankles) simply haven't built the capacity to absorb and return that load efficiently. So what happens? You compensate. Your form breaks down as you fatigue, you lose efficiency, and the load has to go somewhere — often that “somewhere” is a nagging knee, a tight IT band, or shin pain that shows up around week three or four, right as your VO2max is genuinely improving.

So what does strength training actually change?

A structured strength programme alongside your running does three things a new runner needs, on top of the aerobic adaptations already happening:

•     It builds the tissue capacity — tendons, connective tissue, stabilising muscles — to handle the repeated loading of running, well before you're asking your body to do it dozens of times a session

•     It improves neuromuscular efficiency — your nervous system gets better at recruiting the right muscles at the right time and switching off unnecessary stabilising effort, which directly improves running economy rather than VO2max

•     It reduces the single biggest reason new runners quit: injury. The evidence on this is genuinely strong; runners who include even modest strength work alongside their running have meaningfully lower injury rates than those who run alone

None of this needs to be complicated. For a first-time 5km runner, the priorities are simple: single-leg strength (because running is fundamentally a single-leg activity), hip and glute stability, and calf/ankle strength to build that tendon capacity I mentioned above.
